Hip Strength Check
Side-lying leg raises: lie on your side, lift your top leg toward the ceiling, keeping it straight. Can you do 20 reps with good form without burning out quickly? If not, hip weakness is likely contributing.
The Fix: A Progressive Approach
Step 1: Load Management (Week 1-2)
Don't stop squatting—modify. Pain during exercise should stay below 3/10, and shouldn't be worse the next day.

Quadriceps Balance (Daily)
Terminal Knee Extensions
Band anchored behind you, around knee. Start with knee bent, straighten against resistance, squeezing quad at top.
Spanish Squats
Band around knees anchored in front. Lean back into the band and squat, keeping shins vertical. This reduces kneecap compression.
VMO Focus Step-Downs
Stand on a step, slowly lower opposite heel to touch floor, focusing on controlling with the quad (especially inner quad).
Step 3: Improve Ankle Mobility (Daily)
Ankle Dorsiflexion Stretch
Half-kneeling facing wall. Drive knee forward over toes toward wall. Hold end range 30 seconds.
Banded Ankle Mobilization
Band around front of ankle, anchored behind you. Drive knee forward. The band pulls the talus back for better mechanics.
Step 4: Rebuild the Squat (Week 2+)
Goblet Box Squat
Hold weight at chest, squat back to a box (height where no pain occurs). Stand up. Focus on sitting back, keeping knees tracking over toes.
Progress gradually:
1. Lower the box height over weeks
2. Transition to free squats (no box)
3. Gradually add load
4. Reintroduce depth
Technique Tweaks That Help
Knee Position
Knees should track over toes (not cave in). Cue: "spread the floor" with your feet.
Squat Depth
